How to find your real HYROX run pace (it's slower than you think).

The simple field test that reveals what pace you can actually sustain across all 8 running kilometers, between stations, under fatigue, when it counts. Plus the five training zones built from your result and how to use each.

Your treadmill 5K time is not your HYROX running pace. Neither is your weekend long-run pace. Neither is your "feels comfortable" pace. The HYROX running portion happens under conditions no normal run replicates, entering each kilometer with a 180 heart rate and fatigued legs, knowing there's a station waiting on the other side. Your real HYROX pace is almost always 30–45 seconds slower per kilometer than athletes guess.

The fix is a 30-minute field test that takes one Saturday morning and gives you a number you can build the next 8 weeks of training around. Done correctly, it's also one of the most useful retesting protocols in endurance training, repeatable every 6–8 weeks to show whether your fitness is actually moving.

Why race pace is slower than training pace

Running between HYROX stations isn't the same physiology as a 5K time trial. Three specific differences:

Starting heart rate is elevated. A station drives your heart rate to 90%+ of maximum. The kilometer that follows doesn't start from a settled baseline, it starts from peak. Your aerobic engine has less headroom for the run effort.

Muscle pH is compromised. Wall balls, sled work and burpee broad jumps all push your blood lactate well above resting. The run that follows happens in already-acidified muscle. Stride economy degrades, foot turnover slows, and the pace that felt easy fresh now requires substantially more oxygen.

Neural fatigue accumulates. Each station taxes the central nervous system. By kilometer 6 you're not just physically tired, your motor recruitment is less efficient. Pace feels harder for the same effort.

Your training pace assumes settled physiology. Your race pace happens under compromise. The gap is bigger than most athletes believe.

What "threshold" actually means

Threshold is the pace above which lactate clearance can no longer keep up with lactate production. Below threshold, you're in steady state, you can hold the pace for 30+ minutes if your aerobic system is trained. Above threshold, lactate accumulates exponentially and the clock to failure is short.

The hero diagram above shows this as the "inflection point." Below threshold, heart rate rises linearly with pace, sustainable. Above threshold, heart rate (and lactate) shoot vertically, unsustainable. The athletes who run fastest in HYROX aren't the ones with the highest threshold; they're the ones who know their threshold precisely and pace just below it.

The 30-minute field test

The protocol is brutal but simple. You need a track, a measured loop, or a treadmill with accurate pace display. You also need 30 minutes of continuous effort. Don't do this on a day when you're fatigued, give yourself two recovery days before.

How to execute the test

Standard warmup: 10 min easy + 5 min build + 4 × 100m strides
Start at a pace you genuinely believe you can hold for 30 min, not faster
No walking · if you walk, the test invalidates
Use the average pace from minutes 10–30 (ignore the first 10)
Re-test every 6–8 weeks during a build phase

The most common mistake is going out too fast in the first 5 minutes. You feel fresh. Your legs are warm. You commit to a pace 10 seconds faster than threshold and pay for it across the remaining 25. The result is a number that's lower than your real threshold, and a training plan built around a pace you can't actually sustain.

The five zones built from your result

Once you have your threshold pace, the other four training zones calculate from it:

Most HYROX training time should be in Z2 and Z3. Z1 is for the day after a hard session. Z4 is for the compromised repeat work and threshold intervals. Z5 is sparing, once a week at most, usually less during build phases.

How to apply this to race day

Your HYROX run pace = threshold pace + 15–25 seconds per kilometer. The exact additive depends on your station efficiency and aerobic recovery. For most intermediate athletes, +20 seconds is a safe starting bet. For Pro athletes with efficient transitions, +12 to +15 works. For first-timers, +25 to +30.

If your 30-minute test reveals a threshold pace of 4:30 per kilometer, your honest HYROX pace target is 4:50, and your race target time is 4:50 × 8 = 38:40 of running, plus 38 minutes of stations (men's open) = a sub-77 finish goal. Set your training paces from this. Set your race expectations from this. Don't set either from your treadmill 5K.

What to take away

Threshold isn't a feeling, it's a measurement. Do the 30-minute test on a Saturday. Use the last 20 minutes as your threshold. Add 15–25 seconds/km for HYROX race pace. Re-test every 6–8 weeks. Train Z2 and Z3 most of the time, Z4 for compromised work, Z5 sparingly. Honest numbers beat ambitious guesses every time.
