Why most HYROX athletes blow up by station four.

The four-phase pacing model that turns blow-up into a sub-90 finish. Plus the one drill that exposes your real race pace eight weeks before you toe the line.

You can run a 21-minute 5K. You can deadlift twice your bodyweight. You can knock out 100 unbroken wall balls in training. Then race day comes, and somewhere around the sled pull or the burpee broad jumps, the legs go. Heart rate hits 190 and stays there. The last 4 km of running becomes a shuffle. You finish 9 minutes off your goal, and walk away convinced you weren't fit enough.

You probably were. The fitness wasn't the limiter, the pacing was.

HYROX is one of the few endurance events where the workload changes shape every six minutes. You can't pace it like a 10K. You can't pace it like a CrossFit workout. The athletes who finish strong all have one thing in common: they treat the race as four phases, not one continuous effort. Here's the model.

Phase 1: The first 4 km

Stations 1–4. This is where every PR is lost, not won. Athletes start in fresh-leg adrenaline mode, hit their first ski erg at race-peak intensity, ski 4 minutes when they should ski 5, then run the next kilometer 30 seconds faster than their goal pace. By the third station, the lactate clock has started ticking, they just don't know it yet.

Where pacing actually breaks · station-fatigue protocol

The rule for phase 1 is simple and unintuitive: you should feel like you're holding back. If you're not actively restraining yourself in the first 4 km, you're going too hard. The math is brutal: every 10 seconds you save in phase 1 by going slightly slower buys you 30–40 seconds back across phases 3 and 4.

Phase 2: The middle 4 km

Stations 5–6. Sled push, sled pull. This is where most blow-ups happen, not because the sleds are hard (they are), but because athletes haven't paced phase 1 correctly. The sled work spikes heart rate above 90% maximum, and the run afterwards becomes catastrophic if your aerobic system was already cooked.

Two specific things matter here:

  1. Sled push cadence: short, frequent rest breaks beat long heroic pushes. Three sets of 20 metres with 5-second resets is faster than one set of 60 with a 30-second pause.
  2. Post-sled run: the first 200 metres after the sled is the most likely place to permanently blow your race. Walk-jog the first 50 metres. Pick up the pace at 100. Settle into rhythm by 200.

Phase 3: The grinding kilometers

Stations 7–8. Rower, farmers carry. This is where mental and physical pacing diverge. Your legs are tired. Your back is starting to complain. But you're actually closer to the finish than you feel, and the next two stations are skill-dominant, not strength-dominant.

The rower in particular is a trap. It's 8 minutes long, it feels recoverable, and athletes use it as a chance to push the heart rate back up. Don't. The rower is your only structured rest in the second half of the race. Pull at goal split, breathe steady, prepare mentally for the next run.

The rower paradox

The athletes who pull easier on the rower run faster on the next 1 km. The athletes who hammer the rower lose 45 seconds on the following run. Pacing isn't about pushing where you can, it's about pushing only where it pays.

Phase 4: The last 2 km + wall balls

This is the only phase you're allowed to give everything. By the time you start the last 1 km lap, your race is decided, there's no "saving it for later." If you paced phases 1–3 correctly, this is when you find out how much was actually left in the tank.

The wall balls are the final test. 100 reps. Most athletes start with 30 unbroken, fail, then break into sets of 5–10 with growing rest periods. The faster strategy is counterintuitive: plan a break before you need one. Sets of 25 with 5-second rests beats sets of 40-then-fail.

How to find your real race pace

Most athletes set their goal HYROX time based on their training. That's wrong. Your goal time should be based on a specific field test, done eight weeks out from race day.

The field test

8-week test protocol
Run 1 km at threshold pace (best sustained pace for 30 min)
Immediately do 50 wall balls unbroken or in 2 sets max
Run 1 km again, record this pace
The second kilometer's pace × 8 = your honest goal-pace estimate for the running portion
Add 38 minutes for stations (men's open) or 42 minutes (women's open) to get total race estimate

If your second kilometer was 5:00/km, your running portion projects to roughly 40 minutes. Plus 38 minutes of stations = a sub-80 race. If your second kilometer was 6:00/km, you're looking at sub-90. Honesty beats hope.

Race day execution

Three rules that override everything else on race day:

If you have a wrist HR monitor, use it, but more useful is breath-pacing. In phase 1, you should be able to speak a 4-word sentence between breaths. In phase 2, 2 words. In phase 4, you shouldn't be able to speak at all. If you can speak in phase 4, you're leaving time on the table.

Two drills that train pacing specifically

Drill 1: Negative-split intervals

Run 4 × 1 km. Each kilometer 5 seconds faster than the last. Start the first slower than feels right. Force the discipline of holding back early.

Drill 2: Controlled compromised runs

Start with 3 rounds of 10 to 20 technically clean wall balls followed by 800 m at a controlled compromised pace, using generous recovery between rounds. The purpose is to measure whether pace and movement survive fatigue, not to imitate the full race or chase exhaustion. Progress one variable at a time only when output and recovery remain stable.

What to take away

Phase 1: establish control. Phase 2: manage accumulating cost. Phase 3: protect legal station work and usable running. Phase 4: spend what remains when the evidence supports it. Test the model in training and adapt it to the athlete, environment and race plan.

Pacing can improve execution without adding another training session, but it is not free speed and no imposed pattern wins universally. The useful target is a plan you can test, recognise, and adapt when station cost, heat, crowding, or recovery differs from expectation.

The four-phase model is a coaching framework, not a promise of a specific time saving. Use your own split data and repeated compromised sessions to decide whether it improves the full race.
