You have trained the run. You have drilled every station. But between every run and every station sits a moment nobody trains, and the clock does not stop for it. You walk in, find your spot, fumble the set-up, catch your breath, and walk back out. It feels like nothing. Across a whole race, it is the difference between a good day and a breakthrough.
For most age-group athletes, transitions leak two to four minutes over a full race. That is more free time than most people gain from an entire training block spent grinding a single station. And unlike your engine or your strength, it costs nothing to fix except attention.
The transition area, the zone you cross between the running loop and each station and sometimes called the RoxZone, is where races are quietly won and lost. Here is the system for stopping the leak.
The transition tax nobody budgets for
A HYROX-style race is eight runs and eight stations. That means roughly 16 handovers: eight times you arrive at a station off a run, and eight times you leave a station back onto a run. Every one of those handovers that is ten seconds slower than it needs to be costs you 160 seconds. That is nearly three minutes, gone, without a single extra rep of work.
The reason it stays hidden is that no single transition feels expensive. Ten seconds here, fifteen there, lost in the noise of a 70 to 90 minute race. You never see the bill because it never arrives all at once. It arrives ten seconds at a time.
Once you see transitions as a single trainable skill rather than dead time between the real work, you have found one of the cheapest minutes in the sport. Most athletes chasing a faster pacing strategy would gain more, faster, by cleaning up their handovers first.
The anatomy of a clean transition
Every transition has three parts. Train them as one continuous skill, not three separate moments.
Run-in: bleed, do not brake
The instinct is to sprint at the station and stop dead. That is the worst of both worlds: you spike your heart rate on the sprint, then waste all that speed decelerating. Instead, bleed the last 20 to 30 metres. Ease the pace slightly, let your heart rate settle a beat, and arrive controlled and ready to work rather than gasping and scrambling.
Set-up: the 3-second rule
The fastest athletes have already decided what happens at the station before they get there. Where they stand, what they touch first, how much chalk, which grip. If you are making those decisions at the station, you are already late.
You should be moving with purpose within three seconds of reaching a station. If you are standing still deciding, that is leaked time. Decide your set-up on the run-in, so your body is already executing before your brain catches up.
Run-out: the first 100 metres sets the next kilometre
This is the single most expensive stretch of road in the race. Bolt out of a station on jelly legs and you red-line inside 50 metres, then crawl the rest of the lap. The fix is counter-intuitive: walk-jog the first 20 to 30 metres, then build. You lose two seconds leaving and win back twenty across the kilometre. This is exactly the skill the compromised running protocol is built to train.
Run your own transition audit
You cannot fix what you have not measured. Film one race or a full simulation, then time the gap from your last station rep to your first running stride at real pace. Compare it against these benchmarks.

Most athletes are shocked by their run-outs. The clock keeps running while they stand catching their breath, and the next run starts far too hard as compensation. If your projected race time never seems to match your training fitness, leaky transitions are a prime suspect.
How to train transitions
Transitions respond fast because they are mostly skill, not fitness. You do not need a race setup, just intent built into normal sessions.
Sixteen handovers, ten seconds each, is a race-changing gap. Bleed the run-in, decide your set-up before you arrive, and build the run-out instead of bolting. Audit it once on film, then rehearse the chain in training. It is the cheapest time in the sport.
Transitions are free minutes hiding in plain sight. They cost no extra fitness and no extra sessions, only the attention to treat the space between the work as part of the work. Fix your handovers and you will finish minutes ahead of the athlete you were, on exactly the same engine.
