Front-rack sandbag walking lunges, the most underprepared station in the race. Front-rack position is unfamiliar, posture failure cascades to the next station, and the running afterward exposes whatever you skipped in training.

Technique cues
Open this page mid-session. Cycle through the cues across reps. Don't try to fix all four in one set, pick one, dial it, then add the next.

Lunging knee tracks straight over the second toe. Knee caving in = glute weakness. Externally rotate slightly to fix.
Stride too long = front shin angles back, posterior chain doesn't load right. Short steps, deliberate descent.
Light tap on the floor with the back knee. Slamming jars the spine and you'll feel it 50 m later.
Common faults
Each fault has a diagnostic. The diagnostic tells you what to change, load, posture, cadence, rest interval, or skill cue.
Repositioning mid-walk costs 20+ seconds total. Set it high in the warm-up and lock the front-rack.
Core has fatigued. Glute bridges + planks in your warm-up routine address this.
Step is too long, or quad is dominating. Shorter step, more glute, slower tempo.
Front-rack grip is undertrained. Add farmer carries + dead hangs.
Modifications
Substitutes that train similar capacity. None are perfect mirrors, most are 80-90% of the demand. That's enough for week-to-week progress.
Heavy plate or kettlebell held in goblet position. Same posture demands.
Goblet lunge instead of front-rack. Less spinal load.
Reverse lunges. Same conditioning, less knee stress on descent.
